- Sit or lie down on your back with your affected leg extended. Keep the other leg bent for support. Tighten the muscles on the front of your thigh (quadriceps) by pressing the back of your knee down towards the floor. Hold this contraction for 5-10 seconds while focusing on keeping your knee straight. Relax and repeat the contraction 10 times.
Hamstring Stretch:
- Sit on the floor with your legs extended in front of you. Bend one knee and place the foot flat on the ground while keeping the other leg straight. Lean forward from your hips, reaching toward your toes on the extended leg. Hold the stretch for 20-30 seconds, feeling a gentle pull in the back of your thigh (hamstring). Repeat the stretch on the other leg.
Straight Leg Raises:
- Lie on your back with your unaffected leg bent and foot flat on the floor. Keep your affected leg straight and lift it towards the ceiling by engaging the quadriceps muscles. Lift until your leg is about 12 inches off the ground, then slowly lower it down. Aim for 10-15 repetitions on each leg.
Calf Stretch:
- Stand facing a wall with your hands placed on the wall for support. Take a step back with one foot and keep it straight, with the heel pressed firmly into the ground. Bend the front knee slightly and lean forward, allowing the back knee to bend until you feel a stretch in the calf of the back leg. Hold the stretch for 20-30 seconds, then switch legs and repeat.
Ankle Pumps:
- Sit comfortably on a chair or lie on your back with your legs extended straight out. Move both ankles up and down as if pressing on a gas pedal, alternating between pointing your toes towards the ground and pulling them towards your body. Perform this motion rhythmically for 20-30 repetitions.
